S = Strength
P = Power

This morning was a great test for my recent back injury, because I am feeling so much better than a week ago.

With that said, if you ever experienced a back injury it’s no joke.

Outside of the Orangetheory Fitness workout today was a benchmark challenge and it was the 2000 meter row for time.

Obviously, there was no way that I was going to match or beat my personal record so I just set my mind to focus on making sure I did it under 8 minutes. I have never gone over 8 minutes.

Got it done.

Now, I’m in Mount Dora with Tiffa as we will be running at 5K event that we have ran the last couple of years.

I don’t intend to over extend myself but of course taking longer than 30 minutes to complete it would disappoint me.

Back to today’s workout:

Benchmark row with a switch template kept us moving from station to station but the longer time spent was during the benchmark challenge.

My personal record is 7:17 and today was my worse time ever and still it wasn’t bad at 7:51 - under 8 minutes :-)

Barely over 500 calories burned, but did use 25 and 35 pound dumbbells for the (weighted) exercises and ran a total of 1.5 miles and ran the last ALL OUT at 10 miles per hour.

Of course the 2000 meter row. My wattage was shit and my rowing speed was shittier but I came away feeling good.

The Work:

Tread / Floor Block 1 - 13 Minutes

  • Buy-in: 0.3 mile push run (once only)

  • Circuit:

    • 10 hip hinge swings (weighted)
    • 5 TRX single arm reach with rotations, each side
    • 10 total bent leg raise to toe reaches
    • 10 total alternate super heroes

Row Block - 13 Minutes

Benchmark Challenge:

  • Reset rower

  • 2000 meter row for time

  • Check time

  • Repeat until time called:

    • 0.1 mile run
    • 30 second walking recovery

Floor Block 2 - 7 Minutes Circuit

  • 10 TRX chest presses
  • 10 total alternate tall kneeling halos (weighted)
  • 10 low side plank pendulums with kick stand
  • Repeat until finisher:

FINISHER: 1 minute high plank OR low plank (I chose a low plank)

Tread Block 2

  • Goal: Increase push pace each round
  • 30 second push
  • 90 second base
  • 30 second push
  • 90 second base
  • 30 second push
  • 90 second base
  • 1 minute ALL OUT
