Solo Sentadillas... Tus Piernas son tu Motor [Esp/Eng]

Estamos de vuelta con una nueva y poderosa rutina dedicada a la zona inferior. En esta oportunidad tendremos acción con una serie de sentadillas ejecutadas de una manera diferente. Estaremos realizando movimientos con nuestras extremidades inferiores complementadas con variantes interesantes. En este caso habrán sentadillas con salto aplicando toques de pies, además tendremos el uso de la pared para poder apoyar el cuerpo en el resto de los movimientos. Todo esto con miras a la obtención de beneficios corporales de calidad; pero no crean que hemos abandonado otros grupos musculares, porque el abdomen tendrá una actuación importante a lo largo de toda la rutina.

Tomando como referencia los ejercicios a realizar; en el dos y tres al contar con el apoyo de una pared, podríamos decir que son ejercicios isométricos, sin embargo, no lo he catalogado de esta manera ya que si estuvieramos en presencia de sentadillas isométricas, no se ejecutaría ningún movimiento. Por el contrario, aquí tendremos dos variantes que implican algún tipo de desplazamiento; no obstante, los beneficios que recibiremos con la ejecución de esta rutina estarán orientados a la tonificación y ganancia de fuerza en la zona inferior y en gran parte del núcleo. Aunado a esto, recibirás un impacto positivo en las rodillas y caderas, por lo que tendrás mejoras sustanciales en la postura corporal. Y aunque no lo creas, el gasto calórico es considerable y por ende la oxidación de grasa estará presente.

En cuanto a los músculos beneficiados o que tendrán acción con la presente entrega, tenemos que serán protagonistas los cuádriceps (músculos situados en la parte frontal del muslo); glúteos; femorales o isquiotibiales (músculos de la zona posterior del muslo); gemelos (pantorrillas). En segundo plano tendremos acción en los flexiones y extensores de la cadera; erectores de columna (grupo de músculos y tendones que se extienden a lo largo de la columna) y como mencioné anteriormente, los músculos del abdomen también estarán en actividad. Ahora amigos, solo queda invitarlos a realizar esta rutina que de por si estará muy buena, más aún si ya están enterados de todos los beneficios que pueden recibir al realizarla. En tal sentido, demos inicio a la acción, no dejes que lo cuenten, actívate y vívelo. Vamos.

We are back with a new and powerful routine dedicated to the lower body. This time we will have action with a series of squats executed differently. We will be performing movements with our lower extremities complemented with interesting variations. In this case, there will be squats with jumping and applying toe touches, we will also have the use of the wall to support the body in the rest of the movements. All this is to obtain quality body benefits; but do not think that we have abandoned other muscle groups, because the abdomen will have an important performance throughout the entire routine.

Taking as a reference the exercises to be performed; in the two and three by having the support of a wall, we could say that they are isometric exercises, however, I have not cataloged it this way because if we were in the presence of isometric squats, no movement would be executed. On the contrary, here we will have two variants that involve some type of displacement; however, the benefits that we will receive with the execution of this routine will be oriented to toning and gaining strength in the lower area and much of the core. In addition to this, you will receive a positive impact on the knees and hips, so you will have substantial improvements in body posture. And believe it or not, the caloric expenditure is considerable and therefore fat oxidation will be present.

As for the muscles that benefited or that will have action with this delivery, we have that will be protagonists the quadriceps (muscles located in the front of the thigh); buttocks; femoral or hamstrings (muscles of the back of the thigh); twins (calves). Calentamiento Corporal

No importa la actividad física que se desee realizar, siempre es recomendable y obligatorio ejecutar movimientos de calentamiento enfocados en los músculos, articulaciones y tendones que tendrán mayor actividad; sin embargo, un calentamiento dirigido al cuerpo como un todo nunca está demás. Recordemos que al iniciar algún ejercicio, el cuerpo está totalmente frío, los músculos se encuentran en un estado de rigidez que al no ser flexibilizados, corren el riesgo de sufrir algún tipo de lesión.

Por otra parte, la temperatura corporal y el ritmo cardíaco son elementos que permiten al cuerpo estar en las condiciones esperadas, es decir, esta temperatura y ese ritmo cardíaco deben estar elevados. En pocas palabras, con esta fase vamos a preparar el cuerpo para la acción fuerte. Jamás dejes de lado este punto que es primordial en la vida de cualquier atleta, y para los no asiduos al deporte también es importante tenerlo presente. Así que amigos míos a calentar se ha dicho.

  1. Nos ubicamos de pie con las piernas separadas al ancho de la cadera. Codos flexionados con manos al frente a nivel del pecho.
  2. Ahora, con movimientos suaves que se van Incrementando poco a poco, elevamos las rodillas de forma alterna girando hacia atrás la pierna cuya rodilla está elevada.
  3. Acompañamos el movimiento de rodillas, bajando el brazo del mismo lado al que tiene la rodilla elevada. El brazo opuesto se mantiene elevado.
  4. Ejecutamos el ejercicio durante 3 minutos.

Rodillazos suaves con giro

Este ejercicio lo vamos a realizar con un poco de velocidad. Ya la temperatura está elevada y el cuerpo está agarrando calor. Pueden iniciar los rodillazos con cualquier pierna, es indiferente. Vamos

Ejecución:

  1. Igualmente, iniciamos de pie con piernas separadas al ancho de la cadera. Codos flexionados con manos al frente al nivel de los pectorales.
  2. Acto seguido, por ejemplo iniciando con la pierna derecha, damos un rodillazo frontal, el brazo derecho baja. Giramos el cuerpo a la derecha y damos otro rodillazo con la misma pierna derecha, siempre bajando el brazo derecho.
  3. Ahora, giramos a la izquierda quedando de frente para dar el rodillazo con la pierna izquierda, el brazo izquierdo baja. Luego, giramos a la izquierda, damos otro rodillazo con pierna izquierda, bajando nuevamente el brazo izquierdo. Giramos a la derecha y repetimos el ejercicio.
  4. Ejercicio a realizar por 3 minutos continuos.

Light twisting knees

#Rutina Activa

Una vez que nuestro cuerpo esté en las condiciones óptimas para la acción fuerte, avanzamos a la siguiente etapa; teniendo siempre que los movimientos deben ser realizados de acuerdo a la condiciones físicas de cada participante, no es obligatorio que realicen la rutina tal cual como se les indica, sino está en ustedes hacerlo de esa forma. Cada uno puede ir a su ritmo hasta que vayan dominando los movimientos. Recuerden que no estamos apurados.

Otro aspecto importante a considerar, es que de acuerdo al grado en que las rodillas sean flexionadas, se estará dando énfasis a un músculo con respecto a otro. Por ejemplo, al flexionar las rodillas con un ángulo de 70° tendríamos más acción en los isquiotibiales; si flexionas a 80° la tensión estará presente en los cuádriceps. Y si la flexión está dirigida a un ángulo de 90°, estaremos activando los glúteos. De igual manera, aunque lo descrito indica trabajo fuerte en un músculo, los demás también recibirán beneficios, es decir todo el tren inferior, medio (abdomen) y superior a nivel de la columna tendrán acción. Esto va referido a los dos ejercicios que cuentan con el apoyo de la pared. Vamos.

Active #Routine

Likewise, although what is described above indicates strong work on one muscle, the others will also receive benefits, i.e. the entire lower, middle (abdomen), and upper body at the spine level will have action. Sentadillas con apertura en salto más toque alterno de pie opuesto

Con este ejercicio tendremos acción plena en todo el tren inferior. De igual manera el abdomen sentirá buena tensión. Vamos

Ejecución:

  1. Partimos de pie con las piernas juntas, los codos flexionados y los brazos al frente con las manos al nivel del pecho.
  2. Ahora, a través de un salto y abriendo las piernas, caemos en sentadilla. Nos elevamos un poco y tocamos por ejemplo el pie izquierdo con la mano derecha. Bajamos los glúteos, nos elevamos un poco y tocamos ahora el pie derecho con la mano izquierda.
  3. En cada toque de pie realizamos como una especie de pulso de piernas. Luego de ejecutar los dos toques de pie, hacemos otro salto para regresar a la posición incial, repitiendo el ejercicio en 20 repeticiones por 4 series.

Sentadilla con apoyo de pared más elevación alterna de rodilla

Como su nombre lo indica, tendremos como apoyo la pared. Ahora, como dije antes, de acuerdo a la capacidad de cada quien y a la forma de flexionar las rodillas, le daremos acción a músculos específicos. De todas formas la acción estará enfocada en el tren inferior, además del abdomen y los músculos de la espalda.

Ejecución:

  1. Apoyamos la espalda en la pared, poco a poco vamos flexionando las rodillas hasta quedar en posición de sentadilla con piernas separadas al ancho de hombros, siempre con la espalda en la pared hasta su parte baja.
  2. Podemos tener los brazos separados o pegados de la pared, eso queda a gusto y como dije a la capacidad física de cada quien. En este caso coloco los brazos pegados a la pared.
  3. Una vez ubicados en la posición deseada; nos vamos con la elevación alterna de rodillas realizando 20 repeticiones en 4 series.

Este ejercicio es sumamente poderoso para todo el cuerpo, con énfasis en el tren inferior, espalda y abdomen. De verdad, que la resistencia es necesaria. Ya se darán cuenta de esta variante. Vamos

Ejecución:

  1. Igualmente, apoyamos la espalda de la pared flexionando las rodillas hasta quedar en sentadillas, pero en este caso las piernas estarán juntas. Los brazos también serán apoyados en la pared.
  2. Ya en la posición indicada y siempre manteniendo la misma posición de sentadilla, abrimos un brazo al lado siempre pegado a la pared, abrimos la pierna del mismo lado dándole movimiento al cuerpo, quedando siempre en la posición incial. Hacemos como un paso lateral.
  3. Ahora, si el movimiento lo iniciaste del lado derecho, entonces toca realizar la apertura con el brazo izquierdo acompañado de la pierna izquierda, lógicamente el movimiento se realiza hacia el lado izquierdo. Recordar mantener la posición en sentadillas y con apoyo de pared.
  4. Acción continua en 20 repeticiones por 4 series.
